Two minutes of cardio (your choice), samson stretch, CFWU x 3 (x 2 if in first two weeks of WODs)
Three rounds for time of:
200 m Run/Walk
10 Box Jumps/Step ups (Use the highest step you can, 12″ preferred.)
10 Wallball Shots, 8# or Dumbbell Thrusters, 5# each hand

30 Muscle-ups for time
If you cannot do the muscle-ups do 120 pull-ups and 120 dips.
CFOZ version
Two minutes of cardio (your choice), samson stretch, CFWU x 3 (x 2 if in first two weeks of WODs)
Edit: today only, omit pull-ups and dips from the warm-up.
30 Jumping pull-ups/Standing pulls and 30 bench dips for time.

Pvc/Broomstick Thrusters 9-9-9-9-9-9-9 reps.
Post thoughts or questions to comments.
If you have access to a weights, do this WOD as Rx. Otherwise, use a pvc pipe or broomstick to practice your form. This is not done for time. Each rep is to be done with increasing weight. You are looking for your one rep max effort (1RM). If you feel your form is compromised do not increase the weight. Take as long as needed to recover between sets.

In honor of Navy Lieutenant Michael McGreevy, 30, of Portville, NY, who was killed in Afghanistan June 28.
With heavy hearts we offer our prayers and condolences to his wife, Laura, and 14-month-old daughter, Molly.
The price of freedom, and its worth, is found in Michael’s passing. The debt owed to Michael and his family can never be repaid but only honored by remembering Michael and remaining free.
